How the Percentages Work
Strength programs prescribe loads as a percentage of your one-rep max because intensity, not absolute weight, is what drives adaptation. The table multiplies your 1RM by each percentage and rounds to a loadable weight. Lower percentages mean more reps per set and a lower RPE; higher percentages mean fewer, heavier reps closer to your limit.
How to Read the Table
Each row pairs a percentage with a typical set/rep scheme and an RPE/RIR band. Here's how to use them together:
85–95%: max strength & peaking
Heavy singles, doubles, and triples. Used to express and build maximal strength close to competition, with long rest and low total reps.
75–85%: strength
The classic 4–6 rep strength zone (think 5×5 at 80%). Heavy enough to drive force production, light enough to accumulate quality volume.
65–75%: strength–hypertrophy
The overlap zone. Sets of 6–10 build both size and strength and are the workhorse of most intermediate programs.
50–65%: hypertrophy & endurance
Higher-rep work (10–15+). Still grows muscle if pushed close to failure, and is useful for technique, back-off sets, and metabolic work.
RPE/RIR overlay
The percentage is the plan; RPE is the reality check. If a prescribed load feels harder than its listed RPE, you're fatigued — trust the RPE and adjust the weight down.

Programming a linear block
Start a strength block around 70–75% and climb a few percent each week toward 85–90%, keeping reps dropping as load rises.

How do I work out my training weights from my 1RM?

If the last set turns into a grind, the weight is right; if it flies, your true 1RM is probably higher than you entered.
How does RPE or RIR relate to these percentages?
RPE (rate of perceived exertion) and RIR (reps in reserve) describe how hard a set felt, while percentages prescribe a fixed load. They're complementary: a percentage is a starting point, and RPE tells you whether to trust it on the day. Should I use my true 1RM or my training max?
Many programs (like 5/3/1) base percentages on a training max set at 90% of your true 1RM, which builds in a safety margin and keeps the loads sustainable across a block. Why are the weights rounded?
Barbells load in fixed plate increments, so an exact percentage like 78.6 kg isn't achievable. The calculator rounds to the nearest 2.5 kg (or 5 lb) so the number you see is a weight you can actually load. If you have micro-plates, you can fine-tune by a kilo or two; for most lifters the rounded figure is close enough.
Can I use this for the bench, squat, and deadlift?
Yes — the percentage ladder applies to any barbell lift. Just enter the 1RM for the specific lift you're programming, since your bench, squat, and deadlift maxes are all different.
